Cold Plunge Before or After a Workout:
It depends what you are training for.

If you train for muscle size or strength, do not cold plunge right after lifting. Repeated cold immersion after resistance training blunts muscle growth (Roberts et al. 2015). Separate the plunge from the lift by at least 4 to 6 hours, or plunge on rest days. If you train for endurance, soreness relief, or fast recovery between sessions, a plunge after exercise is a net positive. Before a workout, cold helps endurance in the heat but acutely reduces strength and power.
Before or after? The short answer
There is no single correct answer, because cold water immersion does different things to different training adaptations. The same plunge that helps a marathoner recover faster can work against a lifter trying to add muscle. So the real question is not "before or after" in the abstract, but "what am I training for, and what will the cold do to that specific adaptation."
Two ideas drive almost everything on this page. First, cold immersion right after resistance training interferes with the molecular signals that build muscle, so lifters chasing size or strength should keep the cold away from their workouts. Second, that interference is mostly specific to strength and hypertrophy. For endurance athletes and anyone who just needs to recover and feel ready again quickly, a post-exercise plunge is a reasonable and often useful tool. The hypertrophy problem: cold immersion after lifting blunts growth
This is the most important and most counterintuitive finding in the whole topic, so it is worth stating plainly: if you lift to build muscle, plunging immediately after every session can cost you gains over time.
The clearest evidence comes from Roberts and colleagues, published in 2015 in The Journal of Physiology. In a 12-week strength training program, one group did cold water immersion (about 10°C / 50°F for 10 minutes) after each leg workout, and the other did low-intensity active recovery on a bike. Both groups got stronger and bigger, but the active recovery group gained significantly more muscle mass and more strength. The same paper included an acute experiment showing that cold immersion after a single session reduced the activation of satellite cells and key anabolic signaling proteins in the hours afterward.
The mechanism is the part that matters for timing. Resistance training opens an anabolic window in which the muscle ramps up protein synthesis. This is driven partly by the mTOR pathway and partly by satellite cells, the resident stem cells that fuse to muscle fibers and let them grow. Cold immersion appears to blunt both: it reduces blood flow to the worked muscle, lowers tissue temperature, and dampens the post-exercise signaling cascade. Yamane et al. (2006 and later work) reported similar blunting, including reduced training-induced improvements in muscle when limbs were cooled after exercise. The cold is essentially telling the muscle to calm down at exactly the moment you wanted it fired up.
A few caveats keep this honest. These studies are relatively small, the effect sizes vary, and a single plunge does not undo a workout. The problem is the repeated pattern: plunging right after every lifting session, week after week. If muscle size and strength are your priority, that habit is the one to avoid.
When plunging after exercise is a good idea
The hypertrophy concern does not generalize to every athlete or every goal. The same cooling and reduced inflammation that gets in the way of muscle growth is exactly what makes a post-session plunge useful when recovery, not adaptation, is the priority.

Reducing the inflammatory response speeds the return to comfort, but that same dampening is precisely what costs you muscle growth when adaptation is the goal. One mechanism, two outcomes.
Cold plunge before a workout
Plunging before training is a different question with a different answer. Here the issue is acute physiology rather than long-term adaptation: cold muscle does not contract as forcefully or as fast as warm muscle.
So a pre-workout plunge can help an endurance athlete racing in the heat, where lowering core temperature buys extra time before overheating limits performance. It is a clear negative before a strength or power session, where you want muscle warm and primed. If you do plunge first for the mood and alertness boost, give yourself at least 30 to 60 minutes and a real warm-up so the muscle is back to working temperature before you load it.
The timing window: how long to wait after lifting
If you want both the cold plunge and the muscle, the practical fix is separation in time. The anabolic signaling that builds muscle is most active in the hours right after a workout, so the goal is to keep cold out of that window.
The common guidance, and the one we recommend for lifters, is to wait at least 4 to 6 hours after resistance training before cold plunging. This lets the early protein synthesis response proceed without cold interference. In real life, most people find it easier to decouple the two entirely: plunge in the morning and lift in the evening, or plunge on rest days. Both approaches keep the recovery, mood, and alertness benefits of cold exposure while protecting hypertrophy.
